Hong Kong office workers spend an average of 8–10 hours sitting each day. Maintaining the same posture for extended periods causes the back muscles to become tight and weak, eventually leading to chronic lower back pain. These 5 simple exercises can be done at your desk or at home to help relieve discomfort.
Start on all fours with hands shoulder-width apart and knees hip-width apart. Inhale, drop your belly, and lift your head (Cow pose). Exhale, round your back, and tuck your chin (Cat pose). Move slowly with your breath for 10 cycles. This mobilises the entire spine and releases pressure in the lower back.
Sit on a chair with both feet flat on the floor. Place your right hand on the outside of your left knee and your left hand on the back of the chair. Slowly twist your upper body to look over your left shoulder, feeling the stretch in your lower back. Hold for 20 seconds, then repeat on the other side. Do 3 reps per side.
Stand with feet hip-width apart and place your hands on your lower back for support. Inhale and gently bend backward, opening the front of your body while keeping your gaze forward. Hold for 15 seconds, then slowly return to neutral. Repeat 3 times. Keep the movement comfortable — do not overextend.
Lie on your back with knees bent and feet flat on the floor, hip-width apart, arms at your sides. Squeeze your glutes and core to lift your hips until your body forms a straight line from shoulders to knees. Hold at the top for 5 seconds, then lower slowly. Repeat 12–15 times. This strengthens the glutes and core, reducing strain on the lower back.
Kneel on the floor, sit back on your heels, and fold forward resting your forehead on the mat. Extend your arms forward. Breathe deeply, relaxing your entire back. Hold for 30–60 seconds. This gentle stretch releases tension throughout the back and helps calm the nervous system.
